Most weekend warrior injuries are entirely predictable. A few smart habits keep you playing, running and lifting for decades instead of spending your Saturdays icing something.
Warm up like it matters
Five to ten minutes of dynamic movement raises tissue temperature, primes the nervous system and dramatically reduces injury rates. Static stretching before sport does not do this and can even reduce power output.
Two strength sessions a week
For most weekend athletes, two 30 to 45 minute strength sessions a week is the single biggest injury prevention lever. Focus on squats, hip hinges, presses and rows with good technique.
Respect the ten percent rule
Running volume, gym volume and even golf holes should not jump by more than about ten percent week on week. Most tendon and stress injuries come from ignoring this simple ceiling.
Sleep, hydration and stress
Poor sleep and dehydration reduce tissue tolerance to load. If your recovery basics are broken, no warm up will fully compensate. Prioritise seven hours of sleep and daily hydration.
